Here’s the truth: calories still matter. If your goal is to lose body fat, your overall calorie intake has to support that goal. But that does NOT mean you have to spend your day adding up numbers to make progress. The easier you can make your nutrition plan to follow, the better your chances of sticking with it long enough to get results—and KEEP them.
I’m Jeff Cavaliere, physical therapist and strength coach, and I want to show you the plate method I still use myself. If you’re wondering how to lose weight without counting calories, you can try it at your very next meal.
FREE CARBOHYDRATE FOOD LISTS:

First, look at your dinner plate and divide it visually into three equal sections. Dedicate one-third to PROTEIN: chicken, steak, fish, or another protein source you enjoy. Vegetarian or vegan? You can use plant-based options such as lentils, chickpeas, and other foods that fit the way you eat.
Now look at the remaining two-thirds. This is where your carbohydrate choices make a difference. I divide them into two categories: fibrous carbs and starchy carbs.
FIBROUS CARBOHYDRATES include broccoli, carrots, onions, mushrooms, and other vegetables you actually like. These foods typically provide more volume for fewer calories and help make your meals filling.
STARCHY CARBOHYDRATES include sweet potatoes, pasta, and similar foods. You do NOT have to eliminate them to lose fat. They’re especially valuable when you train hard and need fuel for your workouts.
If your main priority is losing a significant amount of body fat, give more of the remaining plate space to fibrous vegetables and a smaller section to starchy carbohydrates. You can still enjoy potatoes and pasta; you’re simply controlling the proportions visually instead of calculating every calorie.
If you're training consistently and need more fuel for performance, reverse that balance: more room for starches and less for vegetables, while keeping your protein section. I’ll show you how I put together a meal with chicken, sweet potatoes, pasta, and edamame to support my own training.
What about FATS? They’re included in how you prepare the meal: olive oil for sautéing vegetables, the fat in your protein preparation, or a reasonable amount of butter on a sweet potato. Just be mindful of how much you add. Oils and butter still contribute calories, even when you’re not counting them.
There’s also one mistake that can undermine this entire approach: PILING YOUR FOOD TOO HIGH.
One-third of a plate doesn’t mean a six-inch mountain of food. Look at your plate from the SIDE as well as from above. That second view helps you judge portion sizes, not just the surface area each food occupies. If you’re trying to lose weight without tracking every serving, this matters.
What if your weight loss stalls? You don't need to cut out all carbs or abandon the plan. Start by shifting some of the starchy portion toward fibrous vegetables. If you still need to adjust, give a little more room to satiating protein while slightly reducing the carbohydrate portion. These are small, repeatable changes—not an extreme diet overhaul.
The best fat loss diet is one you can stick with. Tracking calories can help, but using a food scale, calorie calculator, and daily tally for every meal gets exhausting. It’s not the only way to manage energy intake.
IN THIS VIDEO, YOU’LL LEARN:
• How to portion your plate for weight loss without counting calories
• Why protein comes first when planning a meal
• How fibrous carbs differ from starchy carbohydrates
• How to adjust carbohydrates for fat loss or athletic performance
• Why food portion HEIGHT matters, not just plate space
• What to change when your weight loss progress slows
This isn’t a magic belly fat-burning food list or a metabolism hack. Nor am I saying that a calorie deficit doesn’t matter. I’m showing you a straightforward system that can help you manage calories WITHOUT constantly thinking about calories. You make better food choices, monitor your progress, and adjust your portions when necessary.
